30 minute Every 90 seconds:

10 x ? Back Squat
* We are in week 7 – you should know where you are at. If not, I’ll tell you:-)

10 x ? Dips
* Plenty of time to get all reps done, not needed to be unbroken.
* Add weight if you can do 5 unbroken empty.

RUNNERS:

Do 5 sets first, then Run 5km.
* 3 x 1.6 + 200m.
* If time permits, do all ten sets then run 5km.
